Progression (simple)
  • Weeks 1–2: 4 rounds on circuits (where ranges allow)
  • Weeks 3–6: 5 rounds
  • Weeks 7–12: 5–6 rounds (or shorten rest to 20–30 sec)
Rest: 30–45 sec between rounds unless stated
Day 1 — Full-Body Density + Speed Kicks

  • Push-ups × 30
  • Pull-ups × 10
  • Bodyweight squats × 30
  • Hanging leg raises × 15
  • Burpees × 10
Rest: 30 sec max between rounds
Speed Kicks (unchanged)
  • Total 10 minutes
  • 30 sec on / 30 sec off
  • Roundhouse (fast snap) + Front kick (fast snap)
Day 2 — Pull/Grip + Conditioning

  • Farmer carries × 40 m

  • Walking lunges × 20 steps
  • Plank × 60 sec
Rest: 30–45 sec between rounds
Finish

  • Rest 60–90 sec
Day 3 — Athletic Legs + Technique Kicks

  • Slow chamber → slow extension → slow recoil
  • Focus: balance, precision, control
Day 4 — Fight Engine (Ropes + Burpees)
